Recently completed by first half (off road, big hills) in 2:17. My main sport is cycling and I want to continue the running but can only really manage 2 sessions a week. The other thing is that my physio has a advised against running anything hilly or longer than an hour or so! (Back problems).
So, I was thinking that one tempo session a week would be good but what should the other session consist of to see improvements?

It may not have to be the same every week. Try a loop of three weeks.
One week: "Long slow run". (2 hrs or more, but at an enjoyable pace)
Next week: "Speed work" 10 X 400 with a one lap recovery jog between each hard lap.
Last week: "Hill work" 10 X 1:30min hill, recover on the jog down.
Then repeat all three keeping in the "tempo run" every week.
