Speed Work

Hello all,

I'm new to Runners World and just wanted some advice. I've been looking at the 3-Day a week / 8 week 10Km training schedule. I've been running for a couple of years, but have never followed a training schedule. I've just run a 5km "Race for Life" in 23:42 (which was faster than I've done before), and now really want to focus on doing more races as I really enjoyed it. Looking at the schedule, it says 4x400m fast etc. How fast is fast?!?! On the treadmill I usually run at 11-12km/hr - for the fast bits, should this go up to 13/14?, and for the slow down to 10? ....or am I just being too precise?!

Any advice appreciated!!
